You Are Almost Certainly Taking Too Much Melatonin

The typical US gummy carries 5–10 mg. The dose used in sleep research is closer to 0.3 mg. More is not better here — it is measurably worse.

Melatonin is the most-used sleep supplement in America and the one most consistently misused, in a specific and fixable way: the doses sold bear almost no relationship to the doses studied.

What melatonin actually is

It is not a sedative. Melatonin is a timing signal — a hormone your pineal gland releases as evening light fades, telling your circadian system that night has begun. It shifts when you sleep far more than it forces you to sleep.

This distinction explains most of the disappointment. People take melatonin expecting a sleeping pill, get a weak timing nudge, and conclude it does not work — or escalate the dose, which makes things worse.

The dose problem

Physiological nighttime melatonin is measured in picograms per millilitre of blood. The amount needed to replicate that signal is small.

Research on melatonin for sleep onset has repeatedly found effective doses in the 0.3 to 1 mg range, with some work suggesting 0.3 mg produces the most physiological profile. MIT research decades ago found low doses effective and higher doses no better.

What is on the shelf: 3, 5, 10, even 12 mg gummies. That is up to forty times a physiological dose.

Why does that matter if it is safe?

The other dose problem: the label may be wrong

An analysis of melatonin gummies published in JAMA found the actual melatonin content deviated substantially from the label in most products tested — some containing far more than stated, one containing none at all, and some containing undeclared CBD.

So the 10 mg gummy might be 3 mg or 25 mg. In a product widely given to children, that is the part worth being annoyed about.

This is the argument for third-party testing in a category where nobody thinks to look for it. USP Verified melatonin exists and is not expensive.

Timing beats dose

Because melatonin is a timing signal, when you take it matters more than how much.

For ordinary trouble falling asleep: 0.3–1 mg, roughly 30–60 minutes before bed.

For delayed sleep phase — you cannot fall asleep until 3am and want to shift earlier — the evidence supports a low dose several hours before your desired bedtime, which is counterintuitive and is where melatonin is genuinely useful.

For jet lag: this is melatonin's best-supported use. Low dose at the destination's bedtime.

Not for staying asleep. Melatonin has a short half-life and the immediate-release form is largely gone by the middle of the night. Waking at 3am is a different problem.

What to do instead of escalating

If a low dose is not helping, the answer is almost never a higher dose. It is usually one of these:

Light timing. Melatonin release is controlled by light, and morning light is what sets the timing of tonight's release. The free version of this intervention.

Caffeine's half-life. Five to six hours, meaning a 2pm coffee is half-present at 8pm. Caffeine reduces deep sleep even when it does not stop you falling asleep. More here.

Alcohol. Shortens sleep latency and then fragments the second half of the night. The most common reason for 3am waking.

Magnesium, if you are short. Modest, real, and the form matters.

The summary

Buy 0.5 or 1 mg, ideally USP Verified. Take it an hour before bed. If it does not help, fix light, caffeine and alcohol before touching the dose — and if you cannot stay asleep rather than fall asleep, melatonin was never the right tool.
